Color on your plate: what vitamin A and the carotenoids really do

The deep orange of a sweet potato, the red of a ripe tomato, the dark green of spinach — those colors are protective plant compounds called carotenoids. Here's what they do, and why food beats a pill every time.

Some of the most protective nutrients for your body are the ones that make food beautiful — the deep orange of a sweet potato, the red of a ripe tomato, the dark green of a handful of spinach. Those colors come from a family of plant compounds called carotenoids, and together with vitamin A they help your cells grow and mature the way they're supposed to. You don't have to overhaul your kitchen or eat perfectly. You just have to add color, a little at a time.

What vitamin A and carotenoids actually are

Vitamin A reaches your body two ways. Preformed vitamin A (retinol) is the ready-to-use form in animal foods — egg yolks, liver, dairy. Provitamin A carotenoids — mainly beta-carotene — are the plant pigments your body converts into vitamin A only as much as it needs. That built-in dimmer switch is the whole reason you can't overdose on vitamin A from colorful vegetables the way you can from a high-dose pill.5 Your body simply stops converting when it has enough.

A few important carotenoids don't convert to vitamin A at all — lycopene (red tomatoes, watermelon) and lutein and zeaxanthin (leafy greens) — but they're powerful antioxidants in their own right. Structurally, all carotenoids share a long chain of alternating double bonds, and that chain is exactly what lets them neutralize the unstable molecules, free radicals, that can damage your DNA.

Here's what I find most interesting: beyond antioxidant work, vitamin A directs something called cell differentiation — the process of a young cell "growing up" into a mature, well-behaved cell instead of dividing out of control. That maturing process is central to how healthy tissue stays healthy, which is exactly why this vitamin has drawn so much research interest.

The terrain story — and being honest about it

Inside your cells, vitamin A's active form docks onto receptors in the nucleus and helps switch on the genes that tell cells to mature and settle down. This effect is real enough that a retinoic-acid drug is a cornerstone of treating one form of leukemia, and it's actively studied elsewhere.

The food-and-blood evidence is encouraging, too. In a pooled analysis of eight studies, women with the highest blood carotenoid levels had meaningfully lower overall breast cancer risk.1 Among thousands of women already treated for early-stage breast cancer, those with higher carotenoid levels over time had better breast-cancer-free survival.2

And now the honest part, because I always want to give you this: these studies show association, not proof that carotenoids alone change outcomes. Higher carotenoid levels are also a reliable fingerprint of a colorful, plant-rich way of eating — so we can't fully separate the pigment from the whole pattern. But that pattern is exactly the one worth leaning into anyway.

The most important lesson: food, not pills

This is where vitamin A becomes the clearest example of "food first" in all of nutrition — and it's a genuinely surprising story.

Researchers once assumed that if carotenoid-rich diets protect against cancer, a beta-carotene pill would too. They ran the trials. They got the opposite. In one large trial, smokers given a daily beta-carotene supplement saw lung cancer go up, not down.3 A second trial combining high-dose beta-carotene with vitamin A was stopped early when lung cancer rose about 28% in smokers and asbestos-exposed workers.4 The same carotenoids that protect when eaten as food became harmful as an isolated, concentrated pill.

I don't share that to scare anyone — I share it because it's one of the most important lessons nutrition has to teach. Colorful whole foods, yes. High-dose beta-carotene or vitamin A supplements, no — unless your care team specifically prescribes them. Food comes bundled with its own wisdom; a pill strips that away.

The everyday foods richest in carotenoids:

  • Sweet potato, baked — a beta-carotene powerhouse
  • Carrots (and carrot juice) — alpha- and beta-carotene
  • Pumpkin and winter squash — beta-carotene
  • Tomatoes, especially cooked tomato paste and sauce — lycopene
  • Cooked spinach and kale — lutein and zeaxanthin
  • Red bell pepper, mango, cantaloupe — mixed carotenoids
  • Egg yolk, grass-fed liver, butter — preformed retinol

How you prepare these foods changes how much you actually absorb. Here are three simple habits to boost your intake:

  • Cook and chop: Gentle cooking and chopping break down tough plant cell walls, freeing up carotenoids. Cooked carrots and simmered tomatoes deliver more usable carotenoids than raw.
  • Add a little healthy fat: Carotenoids are fat-soluble. Adding just 3–5 grams of healthy fat — a teaspoon or two of olive oil, some avocado, or a few nuts — dramatically improves absorption.
  • Favor lycopene the cooked way: Lycopene loves heat, making tomato sauce and roasted tomatoes genuine nutritional wins.

A final tip: keep in mind that very low-fat meals leave these nutrients stranded, and alcohol can work against vitamin A. These are gentle reasons to keep your meals colorful, balanced, and paired with a little healthy fat.

A gentle note

This is about supporting a healthy system, not diagnosing or treating one. If you're in active treatment, talk with your care team before adding any supplement — the food-first path here is both the safest and the best-supported. Food works alongside your medical care, not instead of it.

Bring it to your plate

This is the recipe that puts the whole lesson on a plate: a golden roasted carotenoid bowl. Sweet potato, carrots, and red pepper roasted until they caramelize, cherry tomatoes added toward the end so their lycopene opens up, everything tossed with spinach until it just wilts, and finished with avocado, pumpkin seeds, olive oil, and lemon. Warm, colorful, and forgiving on a low-energy day — with the good fat built right in so your body absorbs the most of what's there.
